Overview
Pacing gives a swim workout a purpose. Instead of completing every length at the fastest speed you can manage, you can assign an effort to each set and judge whether the result matches your training goal. A pace target is especially useful when you are following a swimming training plan, returning after a break, or trying to understand whether a change in fitness is improving your performance.
The most useful starting point is your average pace per 100 of a recent, evenly paced swim. This might come from a 400, 800, 1,000, or 1,500-meter time trial, a pool race, or a repeat set completed with consistent effort. A race result can also provide a starting point, although race pace is not automatically the correct pace for every swim workout.
Use your calculated pace as a guide rather than a rigid rule. Pool length, turns, equipment, technique, fatigue, and the amount of rest between repeats all affect the time on the clock. Your breathing, stroke quality, and ability to finish the set are important checks alongside the number.
How to estimate your swimming pace
First, convert your swim time to seconds. Then divide the time by the distance and multiply by 100.
Formula: pace per 100 = total time in seconds ÷ total distance × 100
For example, suppose you swim 800 meters in 14 minutes and 24 seconds. That is 864 seconds. The calculation is:
864 ÷ 800 × 100 = 108 seconds per 100
One hundred and eight seconds is 1 minute and 48 seconds, so your average pace is 1:48 per 100 meters.
To calculate a repeat time for another distance, multiply your pace by the repeat distance:
repeat time = pace per 100 × repeat distance ÷ 100
At a pace of 1:48 per 100, a 200-meter repeat has an equivalent swimming time of 3:36 before adding rest. A 50-meter repeat has an equivalent time of 54 seconds. Short repeats may be faster than this because they use more speed and recovery, while longer repeats may be slower because fatigue accumulates.
For an interval set, separate the time you swim from the send-off. If a 100 takes 1:48 and you want approximately 12 seconds of rest, you could begin each repeat on a 2:00 send-off. The send-off includes both the swim and the rest, so it should be adjusted when your actual repeat times change.

Choose a reliable test swim
Use a swim that reflects your current fitness and was completed in a pool similar to the one where you train. Record the pool length, total distance, time, and whether you used fins, paddles, a pull buoy, or other equipment. Decide what pace you are calculating
A continuous swim produces an average pace. A hard but controlled time trial may approximate a threshold reference. A race time is a useful performance reference, but it should not be used as the target for every set. Beginners may get a more useful number from a relaxed, repeatable 100 or 200 than from an all-out test.
Account for training purpose
Use the calculated pace to establish a starting range for each type of work:
- Easy or aerobic endurance: begin roughly 10 to 20 seconds per 100 slower than your reference pace. You should be able to maintain relaxed technique and conversational breathing between efforts.
- Steady endurance: begin roughly 5 to 12 seconds per 100 slower than reference pace. The set should feel controlled rather than like a race.
- Threshold or sustained effort: begin close to reference pace, often a few seconds slower per 100. You should be working firmly while keeping the pace consistent across the set.
- Speed: use shorter repeats that are faster than reference pace, with enough rest to protect technique. Speed work should not become a collection of exhausted, poorly controlled lengths.
These ranges are starting estimates, not universal zones. A swimmer who is stronger over short distances may need a wider gap between speed and endurance pace. A triathlete may choose a sustainable pace that leaves capacity for cycling and running. A masters swimmer may also need to adjust targets for recovery, work schedules, or shoulder comfort.
Worked examples
Example 1: Building swim sets for endurance
A swimmer completes 800 meters in 14:24, giving a reference pace of 1:48 per 100. For an aerobic session, they select a starting range of 1:58 to 2:08 per 100. A practical set could be:
- 8 × 100 freestyle on a 2:10 send-off, aiming for 1:58–2:04
- 200 easy recovery
- 4 × 200 freestyle on a 4:20 send-off, aiming for 4:04–4:12
The aim is not to finish the first repeat as quickly as possible. It is to complete the set with stable stroke length, controlled breathing, and similar times from the first repeat to the last. If the swimmer cannot hold form or needs to stop repeatedly, the send-off or target pace is too demanding for that day.
Example 2: Creating swim sets for speed
Using the same 1:48 reference pace, the swimmer could include short speed work after a thorough warm-up:
- 8 × 25 fast but technically clean, with 25 to 40 seconds of rest
- 6 × 50 strong, aiming for consistent speed rather than one maximum effort
- 4 × 100 easy to restore relaxed technique
There is no need to force an exact time on every 25 or 50. Short-distance pace is affected by starts, turns, and the amount of rest. Instead, record the average time, note how much recovery you used, and compare future sessions under similar conditions.
Example 3: Converting a target race time
If your target is 30:00 for 1,500 meters, convert 30 minutes to 1,800 seconds. The target average pace is 1,800 ÷ 1,500 × 100, or 120 seconds per 100: 2:00 per 100. That does not mean every training repeat should be 2:00. You might practice longer aerobic repeats slower than target pace, controlled threshold repeats near target pace, and short speed repeats faster than target pace.

When to recalculate

A useful trigger is a new time trial completed under comparable conditions, such as the same pool length, stroke, equipment, and level of effort. You can also update your pace after a training cycle, a return from illness or injury, or a sustained break from swimming.
Keep a simple pace log with the date, pool length, test distance, total time, average pace, equipment, and a short note about effort. For example: “800 meters, 14:24, 1:48/100, no equipment, controlled-hard.” This record makes future calculations more meaningful and helps distinguish a genuine fitness change from a particularly good or difficult day.
